Long distance throwing builds arm muscle. Start off just tossing and just gradually move back. If you work on this for a few months your arm will be awesome. And just hitting and practicing daily will help. Stamina can never hurt so try running. Its dedication my friend. Don’t expect to just walk out there and be spectacular.

    Here is my program:
(you may have to google a lot of these exercises)

    Warm Up:
High knees, pull back butt kicks, overhead lunge walk, no money drill, scap pushups, supine bridges, cradle walk

When working out, switch off exercises in each group. For example, in the following group, do squats then bridges then squats again.
    ——-
    Front Squats – 3 x 6
    Side bridges – 3 x 30 seconds
    ——-
    Seated cable row – 3 x 12
    Chin ups (hold for 2 secs at top) – 3 x 6
    ——-
    Reverse lunges – 3 x 10
    Push ups – 3 x 16

Be sure to challenge yourself with around 75% of your max for your lunges, cable row, and front squats.
    ——-
    Post workout:
    Scapular wall slides
    Chin tucks
Prone internal/external shoulder rotation with 5 lb dumbell
    Scap pushups once again
